How to Bench Press With Proper Form
Bench press is the most-trained lift on the planet and probably the most commonly butchered. Most people can put 20+ lb on their max by fixing three things: the setup, the grip, and the bar path. No extra training required. This guide covers all three.

Setting up on the bench
Foot position and leg drive
Plant both feet flat on the floor, slightly wider than the bench, toes pointed out a touch. Once you're set, push your feet into the floor and slightly toward your head. This is leg drive — it loads up your hips, creates upper-back tightness, and gives you something to brace against during the press.
Tucking your feet under the bench or putting them on the bench gives up your leg drive entirely. Don't.
The arch
A proper bench arch comes from upper-back retraction, not from cranking your lower back into a banana. Pinch your shoulder blades together, drive them down into the bench, and let a small natural arch form in your lower back as a consequence. Your butt stays on the bench.
The arch shortens the distance the bar has to travel and gets your shoulders into a safer position. It's not cheating — every powerlifter does it because it works.
Eyes under the bar
Position yourself so your eyes are directly under the bar before you unrack. This gives you a short unrack path (just straighten your arms) instead of having to drag the bar forward over your face, which kills your shoulder position.
Grip width and hand position
Wider grip = shorter range of motion + more pec recruitment. Narrower grip = longer ROM + more triceps. The IPF rule (81 cm between index fingers) is a reasonable max width. For most lifters, 1.5x shoulder width is the right starting point.
Wrap your thumbs around the bar. A "suicide grip" (thumbless) will eventually drop a barbell on your chest. Don't.
Grip the bar low in your palm, not in your fingers. Wrist stays stacked over elbow at the bottom of the rep — not bent back. If your wrists hurt, you're gripping too high.
The press itself
Lowering
Take a big breath, brace, and pull the bar down to your chest as if you were doing a barbell row. Yes, pull it down. Don't let gravity do the work. The bar should touch the bottom of your sternum or just below the nipple line, not your collarbone (too high; strains the shoulder).
Tuck your elbows. They should be 45–60° from your torso, not flared out at 90° (rotator cuff hell) or pinned at your sides (triceps-only). The bar path is a slight diagonal: bar moves down and slightly forward as the elbows tuck.
Touching the chest
Touch the chest, don't bounce. On working sets, pause for half a second when you touch — this kills the stretch reflex and forces the muscle to do the work. Even if you don't pause every rep, practice paused reps regularly to build raw strength off the chest.
Pressing
Press up and slightly back so the bar finishes over your shoulders. The bar path looks like a J on its side. As you press, drive your feet into the floor, keep your shoulder blades pinched, and try to "bend the bar in half" with your hands — this fires your lats and stabilizes the shoulders.
Lockout
Finish with elbows locked over your shoulders. Don't try to re-rack the bar mid-rep by pressing it backwards toward the rack. Lock it out fully, hold for half a second, then re-rack.
Common mistakes
Elbows flared at 90°
Beats up the shoulders and is mechanically inefficient. Tuck to 45–60°. If you've been benching flared for years, drop the weight 20% for a few weeks while you re-pattern.
Bar bouncing off the chest
Steals 10–20% of the work and is the difference between "raw strength" and "raw cheat strength." If you can't lift the weight with a controlled touch, you can't actually lift the weight. Drop it 5% and stop bouncing.
Butt coming off the bench
Means your arch is too aggressive or your leg drive is pushing you the wrong direction. Re-set: plant the feet further back, focus on driving into the floor, keep glutes on the bench. Coming off the bench is a missed rep in any meet.
Uneven lockout
One arm finishes before the other — usually the dominant side. Add some unilateral work (DB bench, single-arm DB press) and film your bench to check.
How to program the bench press
Bench twice a week for most lifters. Once heavy (3–5 reps), once for volume or technique (6–10 reps or pause work). Use the RPE calculator to dial in working weight from a recent 1RM estimate.
For strength
Triples and fives in the 80–90% range. Examples: 5 × 3 @ 85%, or work up to 3 @ 8 then 3 × 5 at 90% of that.
For hypertrophy
Sets of 6–10 at 70–80%. Examples: 4 × 8 @ 75%, or top set of 8 then 3 × 8 with same weight as back-offs.
Pause bench as an accessory
Use pause bench once a week as your "technique" bench day. Same weight you'd use for regular bench at the same reps — the pause forces you to be tight off the chest and exposes any cheating you've been doing on the touch.
FAQ
Wide grip or close grip?
Default to medium (1.5x shoulder width). Wide grip emphasizes the pecs and works for some lifters with long arms. Close grip (shoulder width or slightly less) emphasizes triceps and is a valuable accessory but a poor primary lift for most.
Should I use a wrist wrap?
Above ~80% of 1RM, wraps help keep your wrist stacked over your elbow, which translates to a stronger press. Below that, train wrap-free.
How do I bench more weight without changing my training?
Tighten up your setup. Most lifters can add 15–25 lb to their max in two weeks just by fixing the arch, tightening the grip, and getting eyes under the bar. The work doesn't get harder — you just stop wasting effort.
What's a good bench-to-bodyweight ratio?
1× bodyweight is a respectable starting point. 1.5× is solid. 2× is strong. Those are bodyweight ratios, which are blunt but honest: a 1.5× bench at 165 lb is a different achievement than at 260 lb.
