How to Squat With Proper Form
The squat is the most demanding lower-body lift and the one most likely to look wrong. A handful of mistakes account for almost every bad squat I've ever filmed. Below: the setup, the rep, the mistakes that matter, and how to program the lift for strength or for hypertrophy.

High bar vs. low bar
High bar means the bar sits on top of your rear delts, roughly an inch below the base of your neck. Low bar means it sits about two inches lower, on the scapular shelf (the meat of your traps). High bar lets you keep a more upright torso, looks more like an Olympic squat, and is the default for most lifters. Low bar lets you recruit more posterior chain by hinging at the hips, which translates to a heavier max but doesn't always carry over to squat-for-reps quad development.
If you're not a competitive powerlifter, train high bar. It's easier on the shoulders, easier to get depth, and translates better to general lower-body strength.
Stance
Feet shoulder-width is the starting point. Toes turned out 15 to 30 degrees — exactly how much is a hip-anatomy question and you should experiment in a couple sessions to find where your hips let you sit deepest. Wider stance (Sumo-ish) shifts work to the adductors and hips; narrower stance shifts work to the quads.
Once your feet are set, screw them into the floor. Imagine you're trying to twist the floor apart with your feet without actually moving them. This creates external rotation at the hip, which builds the tension that keeps your knees tracking out instead of caving in.
Bracing
Before you unrack, take a big breath into your belly (not your chest), brace your core as if someone is about to punch you, and hold that pressure. This is the Valsalva maneuver and it's how you create the trunk stiffness that protects your spine and lets you push hard against the floor.
The rep itself
Once you've unracked the bar and taken your stance, here's what a good rep looks like, top to bottom and back up.
The descent
Initiate by pushing your knees out and sitting between your hips — not by hinging back at the hips. (That's a low-bar pattern for advanced lifters; high-bar lifters squat between their hips.) Keep the bar directly over the middle of your foot — if it drifts forward over your toes or back over your heels, you're losing leverage.
Control the descent. Aim for a 2-second eccentric on working sets. You're stretching the muscles and storing elastic energy for the drive up, not just lowering the bar.
Hitting depth
Depth means the crease of your hip is below the top of your kneecap. Anything shallower is a half rep. Anything deeper — "ass-to-grass" — is fine and adds quad stimulus, as long as your lower back stays neutral. If you "butt wink" (pelvic tuck) past depth, you've gone too far for your current mobility.
If you can't hit depth at all, the problem is almost always one of three things: ankle dorsiflexion (try heeled shoes or weightlifting shoes), hip mobility (work on it; squat to a box in the meantime), or stance width (go wider).
The drive up
Drive the floor away with your whole foot. Cue: "push the floor through your shoes." Keep your chest up — if your hips shoot up first and your chest folds forward, you've turned the rep into a good morning. To prevent this, when you reverse direction at the bottom, drive your elbows down toward the floor as you stand up. That keeps your torso upright.
Finish the rep by standing all the way up and squeezing your glutes. Don't hyperextend. Neutral spine, glutes tight, rep finished.
Common mistakes
Knees caving in
Caused by weak glutes, lack of external rotation, or just bad intent. Fix: cue "knees out" on every rep. Add band-resisted squats once a week — light band around the knees, focus on pushing against it the whole rep.
Coming up onto your toes
Means the bar drifted forward, usually because your hips shot up first. Fix: improve ankle mobility (weightlifting shoes help immediately), and slow down the eccentric so you stay over mid-foot.
Cutting depth
The most common form mistake by a mile, and the one most lifters don't realize they're making. Film every working set from the side. If you can't hit depth, drop the weight 20% until you can.
Looking up
Don't look at the ceiling. Pick a spot on the floor about ten feet in front of you and keep a neutral neck the whole rep. Hyperextending the cervical spine to "look up" wrecks your bar path and tweaks your neck.
How to program the squat
For most goals, you want to squat twice a week. One day heavier (3–5 reps), one day lighter for volume (6–10 reps). Use the RPE calculator to dial in the weight if you train by RPE, or work from a percentage of your estimated 1RM.
For strength
Heavier triples and fives, 80–90% of 1RM, in the RPE 7–9 range. Three to four working sets. Long rest (3–5 minutes). Examples: 5 × 3 @ 85%, or work up to a top single at RPE 8 then drop 10% for 3 × 5.
For hypertrophy
Sets of 6–10 in the RPE 7–9 range. Three to five working sets. Shorter rest (2–3 minutes). Examples: 4 × 8 @ 75%, or 3 × 10 @ 70% with the last set as AMRAP capped at RPE 9.
For general fitness
Sets of 5 at moderate intensity, twice a week, progressing slowly. The 20-week Top Set Training program handles this and adjusts your training max based on what you actually lifted last week.
FAQ
Should I wear a belt?
Above 80–85% of your 1RM, yes — a belt gives you something to brace against and lets you handle more weight safely. Below that intensity, train beltless to develop your own brace.
What about knee sleeves?
Knee sleeves keep your knees warm and provide a small amount of elastic rebound out of the hole. They're a "nice to have" for most lifters and a "yes always" if you have cranky knees.
How do I know if I'm squatting deep enough?
Film your working sets from the side. The crease of your hip should be at or below the top of your kneecap at the bottom. If it's not, you're not at depth.
How often should I test my 1RM?
Maybe once or twice a year. For programming, use an estimate from a recent rep set with the 1RM calculator. A tested max is more stressful and less informative than people think.
